Warm-Up Methodology
Warm-up sets are not filler — they are deliberate preparation. Their purpose is to prime the nervous system, activate the target musculature, and groove the specific movement pattern before meaningful load is applied. Done correctly, they raise your ceiling on every working set that follows.
Block Training

How to execute the block-by-block training in your program — a structured, strategic way to keep progressively overloading without wearing your body down or hitting a plateau.
Pushing heavier weight for more reps every single week isn't sustainable across a full phase — it wears the body down and eventually stalls progress. Block training breaks the phase into focused blocks, each overloading you in a slightly different way, so you keep adapting without redlining your system or plateauing. In your program, every workout shows a BLOCK FOCUS note — a short summary of what to prioritize for that week's block.
Block-by-Block Breakdown
- Control every rep and establish a consistent tempo — 2–3 second eccentrics (the lowering portion).
- Emphasize posture, breathing, and full range of motion.
- Aim for the top end of the rep range listed for each movement.
- RPE 7–8 — leave roughly 2–3 reps in the tank.*
Purpose: Build a foundation of strength, precision, and joint control. On any phase after your first, treat this opening block like a deload — reset the body and fill out the volume and any new movement variations before ramping up.
- Add 2.5–5% load to your primary lifts if form is consistent.
- If you can't increase the load, add 1–2 reps instead.
- Maintain perfect execution and tempo.
- RPE 8.*
Purpose: Create gradual overload while preserving movement quality.
- Shift toward the bottom of the rep range with more load — e.g. if a movement is 10–14 reps and you hit 12 last week, aim for ~10 reps this week at a heavier weight.
- Increase rest time versus the earlier blocks so you can hit every set at full intensity.
- Maintain full control — no form breakdown under load.
- RPE 8–9.5.*
Purpose: Peak load intensity — demonstrate true strength while keeping stability.
- Reduce rest by 10–15 seconds (override the rest written in the program) to increase training density.
- Use time-based cluster sets and alternating supersets for efficiency.
- Cluster Set example: for a 10–14 rep set — 6 reps → rest 10–15 sec → 4 reps → rest 10–15 sec → 3 reps = 13 total reps.
- Alternating Superset example: Row ×12–14 → rest 45 sec → Press ×12–14 → rest 45 sec → repeat 3 rounds.
- RPE 8–9.*
Purpose: Boost work capacity and metabolic conditioning without adding load. This block is flexible — it can also be run as a deload depending on how your body is responding.
* What "RPE" Means
RPE = Rate of Perceived Exertion — a 1 to 10 scale of how hard a set feels. 10 means you couldn't do another rep; 7–8 means you have about 2–3 reps left in the tank. It lets you gauge intensity by how your body feels that day rather than relying only on exact weights — so recovery, sleep, and travel all get accounted for. Example: 100 lbs might feel like RPE 7 after a good week, but RPE 9 after poor sleep and a lot of travel. Auto-regulating to RPE keeps every week appropriately hard for where your body actually is. How to apply each block and read your effort between working sets.
RPE Guide: How Hard Should Each Set Feel?
RPE stands for Rate of Perceived Exertion. It is a 1 to 10 scale used to gauge how difficult a set feels based on how many quality reps you believe you could still perform with your current form and technique.
The easiest way to think about RPE is "reps in reserve," or RIR:

The goal is NOT to make every set an RPE 10. Most of your progress will come from getting close enough to failure to create a strong training stimulus while still maintaining good technique, recovering properly, and being able to perform well across the rest of the workout.
When you have multiple working sets of the same exercise, do not assume you need to use the exact same weight or hit the exact same number of reps on every set. Fatigue will naturally accumulate as the workout progresses.
For example, if you have 3 sets of bench press at 12 to 8 reps, RPE 8:
- Set 1: 10 reps @ RPE 7.5 to 8. You finish knowing you probably had another 2 good reps available.
- Set 2: 9 reps @ RPE 8. Fatigue has accumulated, so you may get one fewer rep with the same weight.
- Set 3: 8 reps @ RPE 8 to 8.5. You are now toward the lower end of the prescribed range, but the set is still productive because you maintained proper technique and stayed within the intended effort.
This is completely acceptable.
You can also adjust the load between sets when needed. If you hit the top of the rep range easily and the set feels below the intended RPE, you can increase the weight slightly for the next set. If fatigue is higher than expected and your form begins to deteriorate, reduce the load slightly.
When deciding whether to add weight, reps, or simply maintain the same load, use this hierarchy:
- Technique first. Maintain the intended range of motion, tempo, positioning, and control.
- Rep range second. Work within the prescribed rep range rather than forcing extra reps outside of it.
- RPE third. Use the RPE target to determine how close to failure you should be working.
- Load last. Only increase weight when you can do so without sacrificing the first three.
For example, if your target is 12 to 8 reps at RPE 8, getting 12 reps with clean technique at RPE 8 is generally a better outcome than forcing 14 reps simply because you can physically move the weight.
If you complete your first set and it feels significantly easier than the prescribed RPE, you have a couple options:
- Increase the weight slightly on the next set.
- Keep the same weight and allow the accumulated fatigue to naturally bring the RPE up.
- If you're still learning the movement, prioritize establishing a good baseline rather than immediately chasing heavier loads.
For example, if your target is RPE 8 and your first set feels like an RPE 6, you likely have around 4 reps left. If technique is solid, adding a small amount of weight for the next set would make sense.
If you reach the bottom of the rep range and are already around RPE 9.5 to 10, don't force the prescribed load across every remaining set.
Reduce the weight enough to bring the next set back into the intended RPE range.
The objective is productive proximity to failure, not failure for its own sake.
Control Block
The Control Block is designed to establish your baseline for the training phase ahead. The goal is not to find the heaviest weight you can move. Instead, we're establishing how you move, how you control the load, and what weights are appropriate for you right now.
Think of this block as calibrating the system before we begin pushing intensity and volume harder.
When an exercise has multiple working sets, do not treat every set as an independent opportunity to hit the absolute top of the rep range.
Fatigue is expected to accumulate across sets.
For example, if you have Bench Press: 3 sets, 16 to 12 reps, a good performance could look like:
- Set 1: 16 reps
- Set 2: 15 reps
- Set 3: 13 reps
That is completely appropriate.
You do not need to reduce the weight simply because you didn't get 16 reps on Set 3. The objective is to remain within the prescribed range while maintaining the intended execution.
Choose a weight that allows you to land toward the upper portion of the range on your first set while still leaving approximately 2 to 3 quality reps in reserve.
For example, Bench Press, 16 to 12 reps. You select 60 lb. Your sets might look like:
- Set 1: 16 reps, RPE 7
- Set 2: 15 reps, RPE 7.5
- Set 3: 13 reps, RPE 8
That is an excellent Control Block performance.
You should not increase the weight between every set simply because you hit the top of the range on Set 1. The goal is generally to maintain the same working weight across your prescribed working sets unless the program specifically indicates otherwise.
Suppose your three sets look like:
- Set 1: 16
- Set 2: 14
- Set 3: 12
That is still within the prescribed range.
If the execution remains controlled and you're around RPE 8 by the final set, the weight is appropriate.
However, if you get:
- Set 1: 14
- Set 2: 12
- Set 3: 10
then the weight is likely too heavy for the intended block, particularly if the final set requires significant technique breakdown.
In that situation, reduce the weight slightly so that all working sets remain within the prescribed range.
Across the entire exercise, we want:
Consistent quality > maximum reps > maximum load
Your job is to establish a repeatable baseline that we can build from.
Progressive Overload Block
This is where we begin systematically increasing the training stimulus.
The important distinction is that progression is evaluated across all working sets, not just your first set.
Let's say you have Bench Press: 3 sets, 16 to 12 reps.
Your first goal is to find a weight that allows you to remain within the prescribed range across all three sets.
A strong Week 1 could look like:
- Set 1: 16 reps
- Set 2: 15 reps
- Set 3: 13 reps
You would keep that weight rather than immediately increasing it.
Next time, you might achieve:
- Set 1: 16
- Set 2: 16
- Set 3: 14
That is progression.
Then:
- Set 1: 16
- Set 2: 16
- Set 3: 15
And eventually:
- Set 1: 16
- Set 2: 16
- Set 3: 16
Now we have a clear reason to increase the load.
Once you're consistently reaching the upper end of the range across your working sets while maintaining appropriate RPE and technique, increase the load by approximately 2.5 to 5% on primary lifts, where practical.
For example:
Week 1:
- 60 lb x 16
- 60 lb x 15
- 60 lb x 13
Week 2:
- 60 lb x 16
- 60 lb x 16
- 60 lb x 15
If the next session allows it, you might progress to:
- 65 lb x 14
- 65 lb x 13
- 65 lb x 12
Notice that the reps dropped when the weight increased.
That's expected.
You do not need to immediately get 16 reps with the new weight. We have increased the training stimulus, so we're now working back toward the upper end of the range.
Some drop-off is normal.
For example, 16 → 15 → 13 is very different from 16 → 12 → 9.
The first shows normal accumulation of fatigue while remaining inside the target.
The second suggests the weight may be too heavy, the rest period may be insufficient, or you may have pushed the first set too close to failure.
The goal is not to make every set identical. The goal is to keep the performance decline controlled and predictable.
Week 1: Establish your working weight.
Week 2: Try to improve the total performance across the exercise.
For example:
- Week 1: 16 + 15 + 13 = 44 total reps
- Week 2: 16 + 16 + 14 = 46 total reps
Same weight, more productive work.
Once you consistently approach the upper end of the range, we increase the load.
This is a much better progression model than simply adding weight every time you train.
Intensification Block
The Intensification Block changes the objective.
We're no longer primarily trying to accumulate as many reps as possible. We're trying to express the strength you've built with heavier loading.
That means the rep count will generally be lower, the load will be higher, and the rest periods will allow you to recover more fully between sets.
Let's say you have Bench Press: 3 sets, 16 to 12 reps.
Your target might now be approximately 12 to 14 reps.
You could perform:
- Set 1: 14 reps
- Set 2: 13 reps
- Set 3: 12 reps
That is an excellent session.
You should not try to force 14 reps on Set 3 if doing so requires excessive grinding or poor technique.
The goal of the first set is not to completely exhaust yourself.
You want to leave enough reserve that you can continue producing quality reps on Sets 2 and 3.
For example:
- Good: 14 → 13 → 12
- Potentially too aggressive: 14 → 10 → 8
If you get 14 reps on Set 1 but have a massive performance drop on Set 2, you may have taken the first set too close to failure or selected too much weight.
The first week is about finding the appropriate intensity.
Example, Bench Press, 3 sets:
- 65 lb x 14, RPE 8
- 65 lb x 13, RPE 8.5
- 65 lb x 12, RPE 9
That gives us a very good baseline.
Now we can try to improve that performance.
You could progress by adding reps:
- 65 x 14
- 65 x 14
- 65 x 13
Or by increasing load:
- 70 x 13
- 70 x 12
- 70 x 12
Both are valid.
The important thing is that the increase in intensity does not come at the expense of movement quality.
Do not increase the load simply because you completed the target reps if:
- Your final reps were technically poor
- You were already at RPE 9.5 to 10
- Your range of motion shortened substantially
- You relied heavily on momentum
- Your performance dropped dramatically across sets
- Recovery has been poor
The goal is productive intensity, not simply more weight on the bar.
Density Block
The Density Block is different because progression comes primarily from reducing recovery time while maintaining productive output.
You generally don't need to increase the load.
Suppose you have Bench Press: 3 sets, 16 to 12 reps. Normal rest: 60 seconds.
During Density, the instruction may be to reduce rest by 10 to 15 seconds.
You could perform:
- Set 1: 14 reps
- Rest 45 sec
- Set 2: 13 reps
- Rest 45 sec
- Set 3: 12 reps
That's a successful density progression.
You completed 39 quality reps with less recovery.
You may normally be capable of 16 → 15 → 14 with 60 seconds of rest.
If you reduce rest to 45 seconds, you might see 14 → 13 → 12.
That is completely acceptable.
The stimulus has changed because you're recovering for less time.
Trying to force 16 → 15 → 14 despite the shorter rest may require you to slow down excessively, compromise technique, or push too close to failure.
When cluster sets are programmed, the objective is to maintain quality while manipulating short rest periods within the set.
Example, 14 to 10 target. Instead of performing 13 reps continuously:
- 6 reps
- Rest 10 to 15 sec
- 4 reps
- Rest 10 to 15 sec
- 3 reps
Total: 13 reps
The short intra-set breaks allow you to maintain better output while still increasing the overall density of the session.
For example:
- Bench Press x 12 to 14
- Rest 45 sec
- Row x 12 to 14
- Rest 45 sec
- Repeat.
The goal is to use the alternating movement to keep the session moving without unnecessarily compromising the performance of either exercise.
Because Density is generally one week, we're not looking for a traditional Week 2 progression.
Instead, we're evaluating:
- Can you maintain your working loads?
- How much does your performance drop across sets?
- How well do you tolerate reduced rest?
- Does your technique remain consistent?
- How quickly do you recover between sets?
- Does the increased density negatively impact the remainder of the workout?
- How do you feel later that day and the following day?
That information becomes useful when determining how to structure the next phase.
How to Progress an Entire Exercise
The easiest way to remember this is:
Don't progress the first set. Progress the exercise.
If you have three sets, we care about what happens across all three.
For example:
60 lb
- 16 reps
- 15 reps
- 13 reps
- 16
- 16
- 14
- 16
- 16
- 15
- 16
- 16
- 16
Now you've demonstrated that 60 lb is no longer sufficiently challenging for the prescribed target.
Increase the load.
65 lb
- 14
- 13
- 12
Now you build that new weight upward over subsequent sessions.
This creates a natural progression:
More reps at the same weight → reach the top of the range → increase weight → reps temporarily fall → build reps again.
That is the fundamental progression model.
Never sacrifice the quality of the final set just to make the numbers look better.
If you have 16 → 15 → 13 with excellent execution, that is better training than 16 → 16 → 16 where the final set requires shortened range of motion, momentum, or technical breakdown.
The numbers give us a framework. Your execution determines whether the progression actually counts.
Exercise
Substitution List
Exercises sharing the same color within a muscle group are interchangeable. Swapping across colors changes the angle, function, or demand of the movement.
All substitutions stay within the same movement category. If you're unsure whether a specific swap fits your program, message your coach before making changes.
